HIGH INTENSITY • LOW VOLUME • RECOVERY

TRAIN HARD.
RECOVER HARDER.

One Stop Heavy Duty Fitness is a Heavy Duty-inspired training and nutrition framework built around high-effort working sets, progressive overload, recovery and disciplined calorie control.

THE METHOD

Make the working set count.

Inspired by the high-intensity, low-volume philosophy associated with Mike Mentzer, but presented here as the independent 1 Stop Heavy Duty Fitness system.

01

ONE WORKING SET

After appropriate warm-ups, perform one demanding working set. Focus on quality and intensity rather than accumulating volume.

02

6–8 REPS

Choose a load that makes 6–8 controlled repetitions genuinely challenging.

03

FAILURE

Take the working set to momentary failure: when another controlled negative/eccentric repetition cannot be completed.

04

PROGRESSIVE OVERLOAD

Improve reps or weight. When 10 good reps are reached, increase the load and work back toward 6–8.

05

72-HOUR RECOVERY

Allow approximately 72 hours before substantially stimulating the same muscle group again.

06

CARDIO

60 minutes per week, divided into three 20-minute sessions.

FAT LOSS: an overall calorie deficit is required for fat loss. Spot reduction is not a reliable way to choose where body fat is lost.
CALORIE & MACRO CALCULATOR

Know your numbers.

Maintenance approximation: body weight × 2.2 × 14. Enter a target intake to calculate your requested 60/25/15 split.

Calories & macros

Water

Simple body-weight formula: approximately 35 mL/kg/day.

General estimate; needs vary with activity, climate and sweat loss.

FOOD DATABASE

Quality food options.

Approximate reference values per stated serving. Actual nutrition varies by brand and preparation.

SAFETY

Intensity requires control.

Use appropriate warm-ups and safe technique. Do not force a repetition when form or control breaks down. Calculator values are estimates and this framework is educational, not medical advice.
